I’ve been experimenting with the Norwegian 4×4 interval method in our kettlebell programming lately—and the results have been next-level.

This structure comes straight out of the endurance world, but when you combine it with kettlebells and bodyweight movements? You get a powerful, efficient way to build strength, improve conditioning, and support long-term health—all without overtraining.

Below is a sample “Week 1” workout you can try—just like we’d program inside the Ageless Warrior Kettlebell Academy.

What the Research Says:

Try This Sample Workout:

The Norwegian 4×4 Kettlebell Circuit

  • 4 minutes of work
  • 3 minutes of rest
  • 4 total rounds = 28 minutes

Perform each exercise for 45 seconds. Rest 1 second between moves:

  1. Kettlebell Snatch (Men: 20–24kg, Women: 12–16kg)
  2. Push-Ups
  3. Walking Lunges (Bodyweight)
  4. Pull-Ups / Inverted Rows / 1-Arm Rows (choose based on equipment)
  5. Burpees (chest-to-ground at bottom, jump/clap at top)

Full 3-minute rest between rounds—yes, rest. It’s part of what makes this method so effective.
